Today we're going classic 21-15-9 with three lower-body-heavy movements that will test your legs and your lungs. No equipment, no excuses, just three rounds of descending reps standing between you and the finish. Set your timer, pick your spot, and get to work.

How this format works

The 21-15-9 format means you'll complete three rounds of the movement list, but the rep count drops each round. Round one is 21 lunges, 21 burpees, 21 squat jumps. Round two repeats the same order at 15 reps each, and round three closes it out at 9 reps each. You move through all three movements before dropping to the next number, and the clock runs straight through with no built-in rest. For the lunges, count 21 total reps (not per leg) unless you want to add volume.

How to attack it

The first round is where most people blow up, so resist the urge to sprint the opening 21s. Break the burpees into manageable chunks early, something like 11 and 10 with a quick reset, so you can keep moving in the later rounds. Squat jumps tend to fall apart last because your legs are already smoked from lunges and burpees, so pace those with a steady rhythm rather than max effort each rep. Match your breathing to your movement, especially on burpees: inhale on the way down, exhale as you drive up and reach. By round three, the reps are low enough that you can push the pace and finish strong.

Form cues

  • LUNGES — Step forward, back knee toward floor, push through the front heel.
  • BURPEES — Chest to floor, then jump up and reach overhead.
  • SQUAT JUMPS — Squat down, jump explosively, absorb the landing with bent knees.

Scale it

Newer to this: Swap burpees for step-back burpees with no jump, and replace squat jumps with regular bodyweight squats. If 21-15-9 feels like too much volume, try 15-12-9 or 12-9-6 to keep the structure intact while cutting the workload. Take short standing rests as needed and focus on clean reps over speed.

Want more: Add a tuck at the top of the squat jump and a full push-up under the burpee chest touch. Bump the ladder to 30-21-15 or add a fourth round of 6 reps to extend the finish. Keep transitions under five seconds between movements and aim to complete the whole thing unbroken.
